Posterior Chain

The posterior chain is the group of muscles running down the back of the body: calves, hamstrings, glutes, erector spinae and the upper back. They work together to extend the hips and hold the spine, which is what produces force in sprinting, jumping and every hinge.

Posterior Chain: what is it?

The posterior chain is a training concept rather than an anatomical structure. It describes the muscles on the back of the body that link the foot to the shoulder and act as a system in hip extension: gastrocnemius and soleus at the ankle, hamstrings across the knee and hip, gluteus maximus at the hip, the erector spinae along the spine, and the lats and traps at the top. Coaches use the term because these muscles fail together and are trained together, and because most people who sit for a living are far stronger at the front of their body than at the back.

What the chain does

Its shared job is hip extension against resistance while the spine holds position. A sprint stride, a jump, a deadlift and a heavy carry all use exactly that pattern: the hips drive, the trunk transmits, and the whole chain resists collapse.

The second shared job is deceleration. Coming down from a jump, decelerating at the end of a sprint, controlling a hinge on the way down, the chain lengthens under load. That eccentric role is where hamstring and back injuries happen, and it is the reason training the chain only concentrically leaves a gap.

How to train the posterior chain

Because the chain spans several joints, no single exercise covers it. A week that includes a heavy hinge, a hip extension with peak contraction, a knee-flexion exercise and a loaded carry hits every link. For athletic clients, add a fast or plyometric expression.

Anterior-dominant clients

A client who sits at a desk, walks on flat ground, cycles and squats in the gym has trained the front of their body relentlessly and the back of it barely at all. The pattern is easy to spot: a squat that is far stronger relative to a deadlift than you would expect, hamstrings that give out long before quads, glutes the client cannot feel in any exercise, and a back that rounds under moderate load.

The correction is not exotic. Two hinge exposures a week, a knee-flexion exercise, direct glute work and a loaded carry will change the picture over a couple of months. The main coaching challenge is that posterior chain work feels less rewarding early on, because progress shows up in what stops going wrong rather than in a visible pump.

The chain in sport

Sprinting is the clearest example of the chain working as a unit: the glutes and hamstrings drive hip extension, the calves transmit force through the ankle, the erectors and lats hold the trunk against the rotation the limbs generate. A weak link anywhere caps what the rest can express.

That is why testing matters. A client with a strong deadlift but poor single-leg hinge control, or good hip thrust numbers and no knee-flexion strength, has a hidden weak link that a bilateral test will not show. Alternating unilateral and bilateral work through the year exposes and fixes those gaps.
