Quadriceps
The quadriceps are the four muscles on the front of the thigh that straighten the knee. Three of them run from the femur to the kneecap; the fourth, rectus femoris, crosses the hip too, so it also lifts the thigh. They drive every squat, lunge, jump and sprint.
Quadriceps: what are they?
The quadriceps femoris is one muscle with four heads: vastus lateralis on the outside of the thigh, vastus medialis on the inside, vastus intermedius underneath, and rectus femoris on top. The three vastii start on the shaft of the femur; rectus femoris starts on the pelvis. All four merge into the quadriceps tendon, wrap around the kneecap and attach to the top of the shin. That shared insertion is why every quad exercise trains all four heads, and why the only real programming variable is how much hip position lets rectus femoris contribute.
Where the quads are and what they do
Three of the four heads only cross the knee, so their single job is knee extension: straightening the leg. Rectus femoris crosses the hip as well, which makes it a hip flexor too. That double duty matters in practice. When the hip is extended, as in a lunge on the rear leg or a sissy squat, rectus femoris is stretched and works hard. When the hip is deeply flexed, as at the bottom of a leg extension performed slumped back in the seat, it is already shortened and contributes less.
The quads also act as brakes. In the descent of a squat, in landing from a jump, in walking downhill or down stairs, they lengthen under load to control knee flexion. This eccentric role is the one most clients are weakest at and the one that shows up first as knee pain on stairs.
How to train the quadriceps
Everything that bends and straightens the knee under load trains the quads. What changes between exercises is how much the hip and back share the work, and how much load lands in the stretched position. A good quad block usually pairs one loaded bilateral pattern, one unilateral pattern and one isolation movement.

What goes wrong in practice
The most common pattern a coach sees is not weak quads but short range. A client squats to a quarter depth, loads the bar heavily and never puts the quads under stretch, then wonders why their legs do not change. Cutting the load by a third and squatting to at least parallel usually fixes more than any new exercise.
The second pattern is a side-to-side gap that a barbell hides. A client can squat with 15 to 20 percent more drive from one leg for years without noticing. Split squats expose it in one session: if the reps, the depth or the wobble differ clearly between sides, put the weaker leg first and match the stronger leg to it.
The third is knee pain that is really a tolerance problem. Quads attach through the patellar tendon, and tendon complaints respond well to slow, heavy, full-range loading rather than to rest. Reducing range and load to a pain-free level and rebuilding from there is usually the right call, but persistent knee pain belongs with a physio, not in a training block.
Programming notes by goal
For hypertrophy, most quad work sits in the 8 to 15 rep range with 2 to 3 reps in reserve, and the stretched positions matter more than the peak contraction. For strength, heavy squat variations in the 3 to 6 rep range carry the block, with lighter unilateral work for balance. For a client returning from a knee issue, machines and split squats let you load the quads without asking the knee to tolerate maximal ranges immediately.
Quads recover reasonably fast from moderate loads but slowly from heavy eccentrics. Two dedicated quad sessions a week is enough for almost everyone; a third only helps if the first two are not already leaving soreness that bleeds into the next session.

Frequently asked questions
Can you isolate the inner quad (VMO)?
Not meaningfully. Vastus medialis shares a tendon with the other three heads and contracts through the whole range of knee extension, so no exercise fires it alone. Terminal knee extensions and full-depth squats load it well, but the idea of a VMO-specific movement does not hold up.
Do squats alone build enough quad size?
For a beginner, usually yes. Past that point, squats fatigue the back and hips before the quads reach their limit, so most clients need a machine or isolation movement afterwards to add quad volume without adding spinal load.
Why do my quads hurt more than my hamstrings after leg day?
Because quads take most of the eccentric load. Lowering into a squat or a lunge lengthens them under tension, and eccentric work produces more muscle damage and soreness than concentric work. Soreness is not a measure of a good session, just a marker of unfamiliar eccentric volume.
