The specificity principle states that adaptations are specific to the demands imposed. A client improves most at what they actually practise, in the movement pattern, load range, speed and energy system they train, and much less at everything else.

Specificity Principle: what is it?

Specificity is the principle that decides what a program should contain, and it is the one most often quoted and least often applied. Everyone agrees that a client who wants a bigger deadlift should deadlift. Far fewer coaches follow the same logic to its awkward conclusions: that mobility work in one range does not improve another, that machine leg presses transfer imperfectly to standing strength, and that a client who trains only in the 10 to 12 rep range will underperform on a set of three no matter how much muscle they have built.

What adaptations are specific to

Specificity operates on several dimensions at once. A program can be specific on one and completely non-specific on another, which is why transfer often disappoints.

The general-to-specific spectrum

Specificity is not an on/off switch, it is a dial, and where a client sits on it should change through a plan. Early phases can be general: build muscle, build work capacity, build tissue tolerance, using whichever exercises are comfortable and easy to progress. Later phases move toward the exact demand.

This is the logic underneath block periodization. Accumulation is deliberately general, realization is deliberately specific, and the whole structure exists to move a client along that dial at the right time. A peak block is simply specificity turned to maximum.

Where specificity gets over-applied

Taken too far, specificity produces fragile clients. A powerlifter who only ever performs the three competition lifts at competition intensity accumulates enormous fatigue in a narrow set of tissues and typically has weak points nothing addresses. General work exists precisely to build the base that specific work is expressed from.

The most common over-application in commercial coaching is sport-specific training that mimics a sport movement with added load: swinging a weighted racquet, doing punches with dumbbells. Adding external load to a fine motor skill usually changes the movement pattern enough that it stops being specific to anything, while teaching the athlete a slightly wrong version of their sport skill. Build the physical qualities in the gym; practise the skill in the sport.

Applying it to general population clients

Most clients do not have a competition, but they still have a demand. Someone who wants to carry shopping up three flights without stopping needs loaded carries and stairs, not just leg press. Someone whose back hurts after a day at a desk needs positions and endurance relevant to sitting and standing, not only a strong one-rep max.

The useful habit is to ask what the client actually needs to be able to do, then check whether anything in the program looks like it. It is a fast way to notice that a program is full of exercises that are individually fine and collectively pointed at nothing.

Partially, and the transfer shrinks as the movements diverge. Improving a front squat will help a back squat considerably; improving a leg press helps much less. Plan for partial transfer: train the specific movement for the specific goal, and use variations to build the qualities behind it.

How specific should training be for a general population client?

Specific to their life, not to a sport. Identify the tasks they struggle with, carrying, climbing stairs, getting off the floor, standing all day, and make sure the program trains those patterns under load. That is specificity applied honestly, and it is usually more motivating for the client than an abstract strength goal.
