Transverse Abdominis

The transverse abdominis is the deepest abdominal muscle. Its fibres run horizontally around the waist like a belt, from the spine and pelvis to the front of the abdomen. It does not bend the trunk; it raises intra-abdominal pressure to stiffen the trunk before and during effort.

Transverse Abdominis: what is it?

Under the obliques and rectus abdominis sits a sheet of muscle whose fibres run sideways rather than up and down. Transverse abdominis attaches at the back to the thoracolumbar fascia, wraps around the waist, and blends into the connective tissue at the front. Because of that geometry it cannot flex or rotate the spine. When it contracts it draws the abdominal wall inwards and increases pressure inside the abdomen, which stiffens the whole trunk. That is a real and useful function, and it has also been oversold: a decade of clinical fashion turned it into the muscle that had to be isolated before anything else could be trained.

What it does

Contracting transverse abdominis narrows the waist and pressurizes the abdominal cavity. That pressure, working with the diaphragm above and the pelvic floor below, gives the lumbar spine a stable column to work against. It contracts in anticipation of limb movement in healthy people, which is why it is described as a stabilizer rather than a mover.

It also works with the pelvic floor. The two are coordinated, contracting together during effort. That link is the reason postnatal and pelvic-health programs address them as a pair rather than separately, and the reason breath-holding strategies affect both.

The bracing question

Two strategies get taught. Hollowing means drawing the navel towards the spine, which biases transverse abdominis specifically. Bracing means stiffening the entire abdominal wall at once, as if preparing to take a punch. For loaded lifting, bracing is the more useful instruction: it recruits the whole cylinder, produces more trunk stiffness and matches what the client actually needs under a bar.

Hollowing still has a place as a teaching tool. A client who has no sense of their deep abdominal wall, often after pregnancy or a long period of inactivity, can use it to find the muscle before progressing to a full brace. Treat it as a step, not a destination, and move on once the client can find and hold the position.

How to train it

There is no isolation exercise for transverse abdominis in any practical sense; it works as part of the cylinder. What you can do is train positions and breathing patterns that demand it, then progress the load.

What goes wrong in practice

The most common error is teaching a client to hold their stomach in all day. It is uncomfortable, it disrupts normal breathing, and it does not produce the pressure that stabilizes a loaded spine. The brace is something you apply for a rep or a set and release afterwards.

The second is holding the breath through a long set. Breath-holding during a heavy single is normal and useful; holding it through twelve reps drives blood pressure up unnecessarily and leaves the client light-headed. Teach a brace that can be maintained while breathing shallowly between reps.

The third is expecting a flatter waist. Transverse abdominis training improves how a client controls their trunk, and a well-braced client often looks better in a position, but waist size is driven by body fat and torso structure. Say so plainly rather than letting the client draw the conclusion themselves.
