Trapezius
The trapezius is a large diamond-shaped muscle covering the upper back and neck. It has three functional parts: upper fibres that elevate and upwardly rotate the shoulder blade, middle fibres that retract it, and lower fibres that depress and also upwardly rotate it.
Trapezius: what is it?
The trapezius runs from the base of the skull and the whole length of the thoracic spine out to the collarbone, the acromion and the spine of the scapula. Because the fibres fan out in three directions, one muscle produces three different actions depending on which part contracts. Almost everything a coach needs to know about the traps comes from that division: the upper part is the one clients overuse, the lower part is the one almost nobody trains, and the balance between them determines whether the shoulder blade rotates properly when the arm goes overhead.
Three parts, three jobs
Upper trapezius runs from the skull and neck down to the collarbone and acromion. It elevates the shoulder blade, as in a shrug, and, working with the lower fibres and serratus anterior, upwardly rotates it so the arm can go overhead. It is a legitimate and important muscle, not the villain it is often made out to be.
Middle trapezius runs horizontally and retracts the shoulder blade, pulling it towards the spine. Lower trapezius runs upwards from the mid-thoracic spine to the scapular spine, so contracting it pulls the shoulder blade down and helps rotate it upwards. Overhead motion needs the upper and lower fibres working as a pair; when the lower fibres are weak, the shoulder blade shrugs up rather than rotating around.
How to train each part
A complete trap program needs one exercise per region, and the middle and lower parts usually need the most attention because rowing alone does not cover them well.

The upper trap myth
Clients get told constantly that their upper traps are overactive and need switching off. That framing rarely helps. The upper trapezius has to work for the arm to go overhead, and shrug variations and carries are genuinely useful. What causes trouble is a mismatch: strong, always-on upper fibres and weak middle and lower fibres, so the shoulder blade elevates instead of rotating.
The fix is additive, not subtractive. Train the lower and middle fibres directly, and keep the upper trap work. A client whose shoulders sit near their ears under stress benefits far more from prone Y raises and overhead carries than from being told to relax.
What goes wrong in practice
The first pattern is a shrug performed as a roll. Rolling the shoulders backwards through the top of the movement adds nothing and puts the shoulder in an awkward position under load. Straight up, pause, straight down.
The second is a face pull that turns into a rear delt fly with the elbows dropping. Keeping the elbows at roughly shoulder height and pulling towards the forehead keeps the middle trap and external rotators involved, which is the point of the exercise.
The third is desk-related neck and upper trap discomfort treated as a stretching problem. Static holds relieve it briefly and it returns by the afternoon. Strengthening the region under load and building endurance in the lower traps changes it more durably, though a client with persistent neck symptoms should also be assessed clinically.
