Lats (Latissimus Dorsi)

The latissimus dorsi is the large fan-shaped muscle of the back. It runs from the lower spine, pelvis and lower ribs up to the front of the upper arm bone. It pulls the arm down and back, rotates it inward, and gives the back its width.

Lats: what are they?

Latissimus dorsi is the widest muscle in the body and the only one that connects the arm directly to the pelvis. Its fibres start on the spinous processes of the lower thoracic and lumbar vertebrae, the thoracolumbar fascia, the iliac crest and the lower ribs, converge into a narrow tendon, and insert on the front of the humerus. That long line of pull is why it does so many different things: it pulls the arm down in a pull-up, pulls it back in a row, contributes to trunk stability in a deadlift, and helps stabilize the shoulder under a heavy bench press.

What the lats do

The primary actions are shoulder adduction and extension, bringing the arm down towards the body from overhead and pulling it backwards, plus internal rotation. In practice that means the lats are the main engine in every vertical and horizontal pull.

Because they attach to the pelvis through the thoracolumbar fascia, they also transmit force between the upper body and the hips. That is why bracing the lats in a deadlift setup makes the bar path tighter, and why they matter in throwing and swimming, where force has to travel from the legs to the arm.

How to train the lats

Two vectors cover the muscle: pulling from overhead and pulling from the front. Most programs have both but do them the same way every week. Changing grip width, elbow path and torso angle changes which part of the range gets loaded, and it is the stretched position that clients skip most often.

Elbow path decides everything

The single biggest variable in lat training is where the elbows travel. Elbows moving down and towards the ribs, with the torso relatively upright, loads the lats. Elbows flaring out to the sides at 90 degrees shifts the work towards the rear deltoids and the mid-back. Neither is wrong, but a client who wants width and rows with flared elbows every session is not training what they think they are training.

The second variable is the biceps. In every pull, the biceps work alongside the lats and often fail first, which caps the stimulus. Using straps on heavy rows and adding a straight-arm pulldown, where the elbow stays extended, gives the lats work the biceps cannot cut short.

What goes wrong in practice

The most common problem is a client who feels every pulling exercise in their biceps and forearms. Usually the elbow path is wrong and the grip is too tight. Slowing the eccentric, thinking about driving the elbow rather than pulling the bar, and using straps on the heaviest sets normally moves the sensation within a couple of sessions.

The second is range cut short at both ends. A pulldown that stops halfway down and never lets the arms straighten trains a narrow slice of the movement. Reducing the load so the client can reach overhead and pull to the collarbone changes more than adding sets.

The third is a lat that limits an overhead position. A client with short, stiff lats often cannot get their arms fully overhead without arching the lower back. That shows up as a failed overhead press setup or a poor front rack. Loaded overhead work and pullovers through full range address it, and it is worth checking before you blame the shoulder.
